I been having back problem for many years but it has been getting pretty bad for the past 2 years. It seems lack of strength training on the lower back is causing my muscles to tense up when it's overuse. The tense up muscle affects the nerves near the spine area which cause a shooting pain to the lower butt and leg area. The content will include highlight reels and daily wrap-ups, but no live coverage. The cycle could be 3 strokes, 5 strokes or so on. This skill will help eliminate neck and shoulder fatigue and promotes better balance and body alignment. Bilateral breathing is also an essential navigational skill in open water.&lt;br /&gt;&lt;br /&gt;&lt;a href="http://www.trifuel.com/training/swim/swimming-bi-lateral-breathing"&gt;trifuel.com&lt;/a&gt;   has a very good article on &lt;a href="http://www.trifuel.com/training/swim/swimming-bi-lateral-breathing"&gt;Bi-Lateral Breathing&lt;/a&gt;.&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic;"&gt;&lt;span style="font-weight: bold;"&gt;Why bi-lateral breathe?&lt;/span&gt;&lt;br /&gt;Bi-lateral breathing helps swimmers ‘balance out their stroke and teaches them to rotate their hips on both sides of their stroke.&lt;br /&gt;&lt;br /&gt;One of the most common faults in free style swimming is to under roll on the non-breathing side. It’s easy to roll on the side you breathe too, but not so easy to roll on the side you don’t breathe to. This under-rolling can lead to less power as you don’t finish your swim stroke as strongly as you could if you were on your breathing side. Bi-lateral breathing helps you smooth out the stroke, keeps you balanced, and in some cases lets you swim in a straighter line.&lt;br /&gt;&lt;br /&gt;One of the most important benefits of bi-lateral breathing is that is helps you to limit the amount of stress that is put on your shoulders due to the constant strain of breathing to only one side. Another benefit of bi-lateral breathing is that you can watch your recovery (is your elbow high and are you fingertips dragging across the water?) and you can watch you hand entry (does your hand enter in the order of fingertips, wrist, elbow, and at a 45 degree angle?). Being aware of what happens on both sides of your stroke will allow you to see what is happening and let you make corrections as you progress. One last advantage of BLB is that in a race you can see what is going on both sides of you, not just one. If the waves are breaking over your right side, you can switch to breathing to your left or vice versa. Also, if you have a swimmer you want to keep up with, you can always see where he/she is if you can BLB.&lt;br /&gt;&lt;br /&gt;&lt;span style="font-weight: bold;"&gt;How do I improve my bi-lateral breathing?&lt;/span&gt;&lt;br /&gt;The best advice I can give someone who is not proficient at BLB is to ‘just do it’ – start with breathing on your weaker side (the one you aren’t used to breathing on) – when I coached swimming there was always one set per day that had to be swum on the weak side (WS) – it was tough and most swimmers hated it, but it made their BLB swimming that much better. Back then my instructions were to jump in and swim 500 yards on your WS. Now that I am a more compassionate coach I would recommend swimming a 25 BLB, then 50 normal, then 25 BLB again. I like to see swimmers progress from 25 yards all the way up to 200 in a few sessions. Once you get to 200 yards then you can swim sets – like 5x200 on 10 second rest BLB. But wait! You are saying only 10 seconds rest after a 200 yard swim? Yes, that would be correct. The key is to swim the BLB sets easy enough that you not sucking wind (think ‘long and strong’ on your swim stroke). If you can do this then soon enough you will be swimming 1,000 yards or more pretty easily.&lt;br /&gt;&lt;br /&gt;BLB swim sets:&lt;br /&gt;&lt;br /&gt;  * Warm-up: 200 yards alternating BLB every 3rd length.&lt;br /&gt;  * Main set: 4x100 on 10” rest, with 1st and 4th length being BLB&lt;br /&gt;  * 4x100 on 10” rest with middle 50 being weak side breathing&lt;br /&gt;  * 3x200 on 15” rest. Swim 200 as follows: 50 blb, 50 ws, 50 blb, 50 ws&lt;br /&gt;  * Cool down – same as warm up&lt;br /&gt;&lt;br /&gt;More Advanced (simple but effective):&lt;br /&gt;&lt;br /&gt;  * Warm-up: 200 yards alternating BLB every 3rd length.&lt;br /&gt;  * Then 45 minutes of 200s blb on 10” rest. These are easy enough to not need much rest, but hard enough to make you focus on the blb. Th distance is about 13km. The traffic was low but I experience some difficulty climbing the incline parts, it was only a slight incline but I left weak and out of breathe. The bike is great way to test out fitness, and looks like I am really out of shape. I took about 30mins on the way there and 45mins back. Mainly because I can't take a lot of weight on my back. I still trying get a feel of my training schedule so I slip in a standard routine. This year the only race is the 70.3 in September. Did 5 Km easy run on Monday and Thursday. Swam on Tuesday, work mostly on drills. The goal this year is to drop my weight below 70kg and finish the Singapore 70.3 half ironman in 5hrs. I know I need to spent more time on the bike, maybe I will get a bike trainer, so I can spin indoors. I still riding without bike shoes. It is a bit tough to get new equipment since I haven't been working since May 07. I still undecided about 70.3 in September, My baby is due late July and I had oversea national services in August. I no expert in Tri but I do not recommend getting expensive equipment for starter. Who knows when you will quit and what will become of your equipment? For your first race, its to get a feel of what its like and whether you want to continue to pursue this. After each tri event, I see first timer selling off their brand new equipment at lower prize and quiting the sport.&lt;br /&gt;&lt;br /&gt;What do you really need?&lt;br /&gt;&lt;span style="font-weight: bold;"&gt;Swim&lt;/span&gt;&lt;br /&gt;Goggles&lt;br /&gt;Swim trunks / suit - no need to invest in a tri suit&lt;br /&gt;swim cap are provided by organisers&lt;br /&gt;&lt;br /&gt;&lt;span style="font-weight: bold;"&gt;Bike&lt;/span&gt;&lt;br /&gt;Helmet&lt;br /&gt;Bike, mountain bike, market bike, bmx are all allowed but they must be 2 wheels, no training wheels. I only managed to get bronze for IPPT. I been have a week feeling in the legs for weeks, it feel like there no power in my tights. I also injured my groin muscles and have a slight dislocation from right shoulder. Last week I pulled a abdominal muscle when I was doing my tumble turn. When it gets down to crunch time my legs felt like jelly. The only way I am going to improve this season is a giant leap through biking. Recently I have a strain near my groin area which has slowed down my running and swimming. Old man are starting to zoom pass me at my regular running route. I hope that this 12 week plan will put some power back into my legs.&lt;br /&gt;&lt;br /&gt;Following is a 12-week schedule from &lt;a href="http://www.triathletemag.com/Departments/Training/2007/Ride_with_more_muscle_this_season.htm" target="_blank"&gt;triathletemag.com&lt;/a&gt; of neuromuscular-training workouts that are designed to:&lt;br /&gt;1) increase your muscle-activation potential during cycling and then;&lt;br /&gt;2) increase the endurance characteristics of your newly recruited fast-twitch fibers.&lt;br /&gt;&lt;br /&gt;Be sure to warm up thoroughly before doing these high-intensity efforts and to cool down thoroughly afterwards. The 30-second hill sprints should be performed on the steepest hill you can find. The one-minute hill sprints may be done on a shallower hill and will be done at a slightly lower intensity. Just spin slowly for recovery. Every fourth week is a scaled-back recovery week to prevent overtraining. However, not having a kick or kicking improperly can lead to using twice as much energy to get through your swim! And nobody wants to get on their bike feeling drained and knowing that they still have a lot of work to be done. Let’s address these two challenges and see what can be done to remedy them:&lt;/span&gt;&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;&lt;span style="font-weight: bold;"&gt;1st Challenge: Having No Kick&lt;/span&gt;. While it is important to save your legs and enough energy for biking and running, not kicking will not help you achieve this. You need to develop a kick that works for you. There is no one size fits all with kicking, but it should be relatively rhythmic. In other words, work on developing a 2-beat, 3-beat, or even a 4-beat kick (2, 3, or 4 kicks for every stroke). A good drill to practice this rhythmic kick is 6 Kicks Per Stroke- exaggerating the number of kicks with each rotation.&lt;/span&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;&lt;br /&gt;&lt;span style="font-weight: bold;"&gt;2nd Challenge: Kicking Improperly.&lt;/span&gt; This is a common problem among many triathletes who have “runners’ kick”. What this really means is inflexible ankles, which create drag and force you to do a lot more work than necessary to get through the swim. There are 3 remedies to overcome Runner’s Kick:&lt;/span&gt;&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;&lt;span style="font-weight: bold;"&gt;1.Vertical Kicking drill.&lt;/span&gt; Find water that is deep enough for you to kick in place. Cross your arms, and kick in place in a vertical position (keep in a straight line), pointing your toes and keeping your chin above the surface of the water. Get your power from your quads and hips on this drill. Try 20 seconds at a time.&lt;/span&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;Click here for an instructional video&lt;/span&gt;&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;&lt;span style="font-weight: bold;"&gt;2. Use fins&lt;/span&gt;. Not just to "keep up" in workouts, but to actually improve your kick. If you have ankle flexibility issues, use fins for a few weeks, but wean off them as you get closer to your event. The shorter ones are best. I prefer Zoomers, but other brands may work okay as well. Fins can increase your ankle flexibility, allow you to do swimming drills with ease, and strengthen the right leg muscles you need to kick (improving on that 10-15%!)&lt;/span&gt;&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;&lt;span style="font-weight: bold;"&gt;3. Stretch your ankles.&lt;/span&gt; You can try sitting on your feet, or, in a seated position, take one leg and bring it out in front of you. Extend your feet and push your toes toward the ground. Hold for about 15-20 seconds, repeat with other foot. You can do this several times a day.&lt;/span&gt;&lt;br /&gt;&lt;br /&gt;&lt;span style="font-style: italic; color: rgb(102, 102, 102);"&gt;Whatever you do, don't be tempted to use a kick board to improve your kick.
