			<content:encoded><![CDATA[<p>TRAINING INTRODUCTION:</p>
<p>No matter what you hear or read, one factor that can never be denied is the need for strong, long lasting core muscles. It may have been image of Rocky Balboa training in Russia, or watching a gymnast at an Olympic games that was your inspiration to develop an awesome core, but one thing on your side is the amount of different exercises that target the area, in fact there is no other body part that comes close to the amount exercises designed for it! </p>
<p>Personally from my experience, a rock solid core was always crucial, first for my football career to escape tackles and maintain pace and balance. Then later down the line that necessity became even more important with my time in army, having the ability to carry equipment weighing well over 90lbs (40kg) for days on end was part of the job, the difference between a pass and fail and in a battle situation, life and death. </p>
<p>I remember taking my body to absolute extremes when training my core, sacrificing many a weekend and movie in with the girlfriend to put myself in the most challenging of situations. I did it to make sure I wouldn&#8217;t have to when it mattered most, to make sure I was hardened and comfortable in the eyes of total discomfort. I tried my best to follow the belief that:</p>
<p>&#8216;Pain in preparation meant comfort in competition.&#8217;</p>
<p>The essence of a person&#8217;s strength lies in its core, so improving this backbone also ensures great progress with many of your other favourite weight lifting movements.</p>
<p>The muscular compartments of the abdominal area and lower back, known as the &#8220;core&#8221; muscles, are vital in trunk stabilization and power production in many athletic skills. My strength-training programs place a high priority on these muscles, as the neglect of them can create a weak link at the body&#8217;s center.</p>
<p>Before explaining some of our favorite movements, I&#8217;d like to offer a closer look at the muscles in question. Feel free to open up my human anatomy diagram for reference while you read. </p>
<p>Targeted Muscles.</p>
<p>Abdominal muscles: The four abdominal muscles (rectus abdominus, external oblique, internal oblique, and transverse abdominus) serve to flex the thorax, rotate and laterally flex the vertebral column, and compress the abdominal region. These are crucial anterior lateral core muscles for torso support.</p>
<p>Low back muscles: The erector spinae group (spinalis longissimus and iliocostalis), the transversospinalis group (multifidi, rotators, and semispinalis), and the quadratus lumborum, comprise the posterior extrinsic and intrinsic support groups.</p>
<p>Collectively, these structures are responsible for extending, laterally flexing, and rotating the vertebral column.</p>
<p>Core Exercises.</p>
<p>An infinite number of exercises are available for the core. The photos illustrate a few of my favorites:</p>
<p>1) Medicine Ball Crunches: </p>
<p>Assume a supine position with bent knees, and maintain an erect torso while flexing the trunk to a position just short of perpendicular to the floor. Pause for a second in that position, then lower the trunk to the point where the lower back touches the floor. (For additional resistance, we use medicine ball of various sizes and weights.)</p>
<p>To stimulate the obliques, add a twist to the right and left at the mid-range of the exercise. You may assure a proper movement range when twisting by taking the med-ball slightly behind the hips.</p>
<p>2) Rock the Bridge:</p>
<p>My personal favourite core exercise. Assume the standard bridge position, though swing your body onto its side. Once in this position lock your hips out and brace hard your abdominals and low lying obliques. Distribute your bodies weight as close to your legs as possible and as much off your arm at all times. This exercises movement is a raising of the hips and glutes directly upwards towards the ceiling.</p>
<p>Perform 20 reps on your right side, then immediatly followed by 20 on your left, then 15 on your right, 15 on your left, then 10 on your right, 10 on your left, and finish with a 45 second hold on both sides.</p>
<p>Put simply this is the most effective side oblique and core exercise I perform, try it with the rep range above and see what you think.</p>
<p>2) Bench Twists:</p>
<p>Hook the feet beneath a bench and twist the torso to a position where you are facing the floor. Gradually raise the torso to a position where the shoulders are square to the bench. Alternate the twists to the right and left.</p>
<p>For additional resistance, hold a small weight plate or med-ball across the chest.</p>
<p>3) Swiss Ball Twists: </p>
<p>From a supine position, place the shoulders and the back of the neck and head on a &#8220;swiss&#8221; ball. Keep the knees bent at approximately 90 degrees with the legs and torso parallel to the ground and the arms extended perpendicularly to the floor. Note: It is important to maintain this position for trunk stabilization and the correct execution of the exercise.</p>
<p>Now, twist the torso so that the arms come to the floor and pause for a second before returning to the starting position. Alternate the twists to the right and left.</p>
<p>For additional resistance, hold a small weight plate or med-ball.</p>
<p>4) Ab Wheel Roll:</p>
<p>Consists of a wheel(s) with a shaft or handles running through the center for grip purposes. I constructed six of these wheels from the materials purchased at a hardware store.</p>
<p>From the kneeling position, maintain straight arms and a straight back posture while rolling the wheel out to where the arms and back are parallel to the floor. Pause for a second before returning to the starting position.</p>
<p>Maintain a straight arm and back posture when returning to the starting position.</p>
<p>For variety and to stimulate more lateral musculature, turn the wheel slightly and make arching paths to the right and left, bloody tough though, trust me!</p>
<p>5) Back Extensions:</p>
<p>A staple in most programs, this is an excellent low-back exercise that starts with the body in the flexed position and then extended to a position in which the legs and torso are parallel to the floor. Pause briefly and then return slowly to the starting position.</p>
<p>The exercise can be made more difficult by placing a weight plate onto your upper back or starting in the standing position. However, I do not recommend doing this until at least 12-15 perfect bodyweight reps can be performed.</p>
<p>Final Rep.</p>
<p>I perform at least one core exercise at the completion of a strength-training workout. They are performed last for a very important reason: These compartments are constantly working, albeit indirectly, as stabilizers in many other exercises performed in strength-training routines, and we do not want to compromise the execution and/or safety factors in the lifts by pre-fatiguing the core muscles.</p>
<p>The rep ranges for these exercises are usually moderate to high. We seldom perform less than 12 reps per set and often go as high as 20 or more.</p>
<p>As with most of my strength-training exercises, we perform 1-3 sets of each chosen exercise. The deciding factor is the number of exercises in the workout; the more exercises, the fewer sets.</p>
<p>One thing I&#8217;v learned from martial arts experts, champion athletes and professional footballers is the importance of a strong, balanced core. Make sure that you&#8217;ve accounted for it in your training routines.</p>

The fact is, a drinking culture is engrained into our society, it has become second nature to bring a few drinks to the party or have a few beers while watching the footy on the weekend.</p>

<p>What affect can alcohol have?  </p>
<p>Alcohol to you and me is any drink containing &#8216;ethanol&#8217;, commonly found in the form of beer, wine or spirits.</p>
<p>We all know that alcohol can cause slurred speech, clumsiness and slow reaction times but does the consumption of alcohol have a direct impact on building muscle or is all the bad just washed away after a good sleep and feed the following morning?</p>
<p>Sorry to say it but alcohol has a very negative impact on some of the most important processes for changing the way your body looks.</p>
<p>Let&#8217;s start with the big bad basics&#8230;</p>
<p>The catabolic affect</p>
<p>As I have mentioned many times over the last few months, one of the keys to getting lightning fast results is maintaining your body in an &#8216;anabolic&#8217; state for as long as possible each and every day. This means your body is in &#8217;tissue/muscle building&#8217; mode during times of rest and recovery. Alcohol on the other hand is completely opposite, it has a &#8216;catabolic&#8217; affect on your body which instigates the process of &#8217;tissue/muscle burning&#8217; once it enters the body and while it is filtered out.</p>
<p>Fat, fat and a little more fat </p>
<p>You might have heard that drinking beer makes you fat, well sorry old pal, it&#8217;s not necessarily the beer that&#8217;s the main problem. Raw alcohol (ethanol) has 7 calories of energy per 1g of liquid, this means that for 1 beer, 1 glass of wine or 1 shot of liquor you&#8217;re getting approximately 12g of pure alcohol.</p>
<p>I&#8217;m no saint believe me, but I myself and lots of others have been known to enjoy a night with 20+ drinks under their belt. </p>
<p>20 beers = 240g of alcohol = 1680 calories of energy!</p>
<p>Now that&#8217;s just the alcohol, add another few thousand for the carbs in the beer, your mixer when drinking spirits, the kebab you smashed down while stumbling round to find a taxi and your fun night out just turned into a fat filled nightmare!</p>
<p>So as you can see, alcohol equals lots of extra energy, but the most worrying thing is that alcohol isn&#8217;t like other beneficial nutrients, it&#8217;s most similar to FAT and can actually transforms proteins (amino acids) into fat cells, storing them as just that.</p>
<p>Pissin&#8217; like a racehorse!</p>
<p>That&#8217;s right, alcohol is a &#8216;diuretic&#8217; which means it actually increases your rate of urination. What does this mean? Well for starters, every time you use the toilet valuable vitamins and minerals are being flushed away too, which ultimately need to be replaced. Increased urination on a night out, means increased chances of dehydration due to an imbalance in water entering the body compared to the amount going out. </p>
<p>Once dehydration kicks in its impacts can last several days (hangover).</p>
<p>Dehydration = less BLOOD to a muscle during a workout = less OXYGEN and NUTRIENTS in that muscle = drastically reduced physical performance.</p>
<p>Banged up immune system</p>
<p>You might not think this is very serious but alcohol&#8217;s affect on almost every major organ causes our body&#8217;s natural immunities to practically switch off an take a holiday! This will increase your susceptibility to infections caused by viral and bacterial pathogens, meaning if someone is sick around you (consider the many public places people drink) you have a much greater chance of getting really sick too.</p>
<p>I hate being sick, it&#8217;s one of those things I dread when I wake up with a sore throat in the morning. How many days of training will I miss? How will I maintain my eating plan? </p>
<p>Catching some form of common virus is often pretty hard to stop, but where is the sense in increasing those chances regularly by drinking a little too much, a little too often.</p>
<p>The impact on your muscle building hormones&#8230;</p>
<p>When you look at a bodybuilder or athlete that &#8216;claims&#8217; to be completely natural and you think to yourself that there is NO WAY KNOWN that they got that way without performance enhancing drugs, it is most often due to the athletes success at manipulating their natural supply of anabolic hormones with a correct approach to their diet, training and recovery.  </p>
<p>&gt; Insulin</p>
<p>&gt; Growth Hormone</p>
<p>&gt; Testosterone</p>
<p>&gt; IGF-1</p>
<p>The above 4 hormones are absolutely instrumental in building muscle mass and maintaining low levels of body fat. The consumption of alcohol has been proven to REDUCE the production and release of testosterone and growth hormone immediately once absorbed, lasting several days later. </p>
<p>Alcohol increases the production of cortisol</p>
<p>For those in the know, cortisol is one of those hormones we want to stay away from! </p>
<p>Cortisol has the opposite effect of the above 4 hormones and is the primary &#8216;catabolic&#8217; hormone in our body. It&#8217;s main roles include;</p>
<p>&gt; Reduces GH and testosterone output</p>
<p>&gt; Stops protein synthesis in its tracks</p>
<p>&gt; Halts tissue growth</p>
<p>With alcohol&#8217;s ability to increase cortisol levels by upwards of 150% in 4 hours, not much more needs to be said.</p>
<p>So what can YOU do?</p>
<p>In order of effectiveness, here is some tips I recommend for you;</p>
<p>1) Limit or stop of your alcohol consumption during intense periods of training.</p>
<p>Be serious with yourself, you wouldn&#8217;t be in this position if you didn&#8217;t want quality results, those results come from making a commitment to a routine for an extended period of time. Ideally, staying completely off the drink for an 8-12 week period during your program would be most beneficial, but if that&#8217;s simple not possible and that is totally understandable, try your best to limit your consumption to as little as possible. </p>
<p>2) Don&#8217;t go crazy!</p>
<p>It&#8217;s often not the alcohol itself that causes the problems, but the amount we drink. In fact beer and red wine in small doses can be very beneficial to your health with its high levels of antioxidants to protect and watch over our cells.</p>
<p>3) Drink the clear stuff at the same time </p>
<p>No I&#8217;m not talking about vodka! Try and drink a full glass of water with every 3 glasses of beer, wine or spirits. That&#8217;s not too much to ask is it? Also, before putting your head down for the night, drink at least 500ml (16 fl oz) of water and keep some next to you for when you wake up.</p>
<p>4) Eat before a drinking session and not straight after</p>

<p>Below are my 13 essentials for fueling your muscle building journey. </p>
<p>1) Do your shopping on a full stomach.</p>
<p>Shopping when you are hungry leaves you more likely to purchase the quick fix foods high in sugar, fat and sodium. If you dont believe me, try shopping first thing in the morning before breakfast and see how much junk makes it home!</p>
<p>2) Learn from those in the know.</p>
<p>Here is an extract from a local grocery store assistant I stumbled across;</p>
<p>As a veteran of supermarket employment, most of the time items sold end-of-day are reduced by as much as 50%. It is not to say these items are &#8220;bad&#8221; or &#8220;spoiled&#8221; but merely unfit to be sold the next day due to specific rules and/or laws. These items usually have a longer shelf life than actually noted; considered edible 3-5 days after sell by date. Also, when fresh items arrive, there is a need for shelf space, therefore, we reduce prices to push the products out.</p>
<p>So basically, dont be afraid to buy foods with huge reductions due to their use by date, they usually are considered edible 3-5 days past that date. I usually just buy and freeze immediately, then eat whenever I like.</p>
<p>3) The foods we want most of are found around the perimeter of the store.</p>
<p>Pretty common knowledge but thought Id throw this in.</p>
<p>4) Know the leanness of your meats.</p>
<p>Meat is animal flesh and is most often the muscle. When you&#8217;re selecting beef for example, choose cuts labelled &#8220;Choice&#8221; or &#8220;Select&#8221; instead of &#8220;Prime&#8221;  which usually has more fat. </p>
<p>Opt for cuts of meat with the least amount of visible fat (marbling). Even then, trim any visible fat before preparing the beef. When you&#8217;re selecting ground beef, opt for the lowest percentage of fat.</p>
<p>5) Only eat Whole Grains when eating grain foods.</p>
<p>Any food made from wheat, rice, oats, cornmeal, barley and any other cereal food are known as grain foods. Some good examples are breads, tortillas, rices and pastas. </p>
<p>Grains come in whole grains and refined grains. Refined grains are the ones you should steer clear from, they have been milled, which means the bran and germ have been removed during processing, reducing their energy, vitamin and fibre contents. Most common refined grains are; white breads, white rice and white flour. </p>
<p>6) Vegetable fact to remember: Fresh is better than frozen, frozen is better than canned. </p>
<p>I personally have a 1:3 ratio of fresh to frozen foods. If you are time and money conscious, buying frozen can be a lifesaver. Frozen vegetables are snap frozen almost immediately once they are picked which seals in valuable vitamins and minerals until they are cooked. They are a very convenient option as they are often available with a variety of different types and can be stored for long periods of time. </p>
<p>Fresh vegetables are by far the cheapest option when bought in bulk from wholesale locations. They taste great, can be cooked in a variety of different ways though a downside is they only stay in a fresh state for around 3-4 days.</p>
<p>7) Dont get confused by sugar free.</p>
<p>This refers to sucrose (general table sugar). There are many other varieties of sugar that might find their way into your foods; honey, sweeteners, corn syrup, maltose, lactose, fructose, dextrose and glucose. </p>

<p>Yes some fats high in omega 3s and omega 6s are healthy when eaten in moderation, but that doesnt mean they all are! Some fats like trans fats (trans-isomer fatty acid) and hydrogenated oils are not essential and certainly do not promote good health.</p>
<p>10) Canned foods can be extremely high in sodium (salts) and preservatives.</p>
<p>Food isnt sold in canned because it looks good! Its sealed airtight and treated with preservatives to maintain its shelf life. Only buy canned or jarred foods when the shit hits the fan! </p>
<p>11) Avoid UFOS!</p>
<p>Unidentified food object (foods with unpronounceable ingredients)</p>
<p>12) Buy 2 plain foods rather than one treated.</p>
<p>When buying many dairy products like milk, yogurts and shakes, instead of buying the pre-flavoured options which are likely to be high in sugars and fats, buy the plain item and then buy another natural food like your favourite fruit to add for extra flavour.</p>
<p>13) Choose your condiments (sauce, seasoning &amp; relish) sensibly.</p>
<p>We all know that eating the same things day after day can get damn well boring, so adding a splash of soy sauce of sprinkle of garlic pepper on your steak can do the world for your standard plain Jane dish.</p>
<p>Just take care with your selections, and eat in moderation. Choosing condiments high in salt and sugar can turn a normally nutritious meal into a damaging one in no time.</p>

<p>Another category of ovarian cysts is designated as pathological. This means that they are not the product of normal hormonal issues, but are created by abnormalities in the reproductive system. </p>
<p>While pathological cysts are more troublesome, they aren&#8217;t always particularly dangerous or life-threatening. Some cysts of this type actually are comprised of human tissue, including hair, nail or skin tissues. This is not, of course, normal; however, these ovarian cysts usually are not cancerous.</p>

There are many other reputable websites that can provide good information.    Oftentimes there are patterns in the information that is available that can provide hints about what career choices are most viable.</p>
<p>  A down economy doesn&#8217;t mean that education should move down as a priority.    Education and training can prepare many for the work demands of the future.    The Grants for Mothers initiative can help alleviate a little of the burden that&#8217;s placed on moms.</p>
